Top-Down Alternating Dumbbell Bench Press

A stability-focused variation designed to maximize time under tension and improve unilateral chest strength.

How to perform.

Follow the sequence — setup is half the lift.

Sit on the edge of a flat bench holding a dumbbell in each hand resting on your thighs.

Lie back carefully while kicking your knees up to help position the weights directly above your shoulders with your arms fully extended.

Maintain both weights in the locked-out position to establish the starting point of the movement.

Lower one dumbbell slowly toward the side of your chest while keeping the opposite arm perfectly still and vertical.

Press the weight back to the starting position until the arm is fully locked out again.

Pause briefly at the top to ensure stability before repeating the descent with the opposite arm.

Continue alternating sides for the target number of repetitions while keeping your feet planted and back flat against the bench.

Common mistakes.

Fix these first — they cost reps, kilos, and joints.

  • Allowing the resting arm to drift or sag instead of maintaining a vertical lockout
  • Bouncing the weight off the chest at the bottom of the rep
  • Arching the lower back excessively to compensate for the weight
  • Rushing the tempo which negates the stability benefits of the top-down hold
