Overhead Rope Extension
A high-tension cable movement designed to isolate the long head of the triceps for maximum sleeve-filling growth.
How to perform.
Follow the sequence — setup is half the lift.
Attach a double-rope handle to the high pulley and stand facing away from the machine with one foot forward for stability.
Grasp the rope ends behind your head with palms facing each other and elbows bent at approximately 90 degrees.
Engage your core and lean slightly forward, keeping your upper arms fixed parallel to the floor or angled slightly upward.
Extend your arms by pushing the rope ends toward the ceiling until your elbows are fully locked out.
Spread the ends of the rope apart at the top of the movement to maximize the contraction in the triceps.
Slowly lower the weight back to the starting position behind your head while maintaining tension throughout the range of motion.
Keep your elbows tucked inward toward your ears to ensure the triceps are doing the majority of the work.
Common mistakes.
Fix these first — they cost reps, kilos, and joints.
- Flaring the elbows out to the sides during the extension
- Using momentum or rocking the torso to lift the weight
- Allowing the lower back to arch excessively under heavy loads
- Shortening the range of motion by not fully lengthening the triceps at the bottom
