Decline Bench Press

A focused upper-body movement designed to emphasize the lower chest while reducing stress on the shoulder joint.

How to perform.

Follow the sequence — setup is half the lift.

Secure your feet firmly under the leg pads and lie back on the decline bench until your head is at the lower end.

Grip the barbell with hands slightly wider than shoulder-width apart using an overhand grip.

Unrack the bar and hold it directly above your lower chest with your arms fully extended and wrists straight.

Lower the barbell slowly toward the bottom of your chest while keeping your elbows tucked at a 45-degree angle.

Touch the bar lightly to your chest without bouncing it to maintain tension in the pectoral fibers.

Press the bar back up to the starting position by extending your arms and exhaling forcefully.

Lock out your elbows briefly at the top before beginning the next controlled repetition.

Common mistakes.

Fix these first — they cost reps, kilos, and joints.

  • Bouncing the barbell off the sternum to gain momentum.
  • Allowing the elbows to flare out too wide, which increases shoulder strain.
  • Lifting the hips or lower back off the bench during the concentric phase.
  • Using a grip that is too narrow, shifting the emphasis entirely to the triceps.
