How to Do Lower Back Extensions: Form and Benefits

Master the lower back extension with our expert guide. Learn proper form to strengthen your posterior chain, improve posture, and prevent injury.

How to Perform

  1. Position yourself in the extension machine so the top of the hip pads sits just below your pelvic bone to allow for full hip flexion.
  2. Secure your ankles firmly under the foot rollers and cross your arms over your chest or hold a weight plate close to your torso.
  3. Hinge at the hips to lower your upper body toward the floor while maintaining a neutral spine and a slight bend in the knees.
  4. Continue the descent until you feel a deep stretch in your hamstrings, ensuring your back does not round at the bottom of the movement.
  5. Engage your glutes and lower back to lift your torso back up until your body forms a straight line from your head to your heels.
  6. Pause momentarily at the top of the movement without hyperextending or arching your spine past the neutral position.

Common Mistakes

  • Hyperextending the spine at the top of the Roman chair
  • Moving too quickly and using momentum rather than muscle tension
  • Rounding the shoulders and upper back during the descent
  • Placing the hip pads too high, which restricts natural hip movement
